Rebuild Your Foundation
If you want flare-ups to stop coming back, you have to learn how to move and train in a way that doesn't keep re-triggering them. That's it.
The Back Defender retrains your body to move in a way that supports healing. You won't be pushing hard or trying to tough it out. Instead, you're learning how to move in a way that actually signals safety to your body, which is what stops the pain cycle.
This is the same program given to 1-on-1 coaching clients. Press play and do it with Darcy.
⚡ Your Action Item
1 Do the follow-along above today. Notice how your back feels afterward. Don't push through pain. Use pain as a signal for when to stop.
2 Reflect on your training. Have you ever done a workout or stretch that made things worse? Are you focusing on moving well, or just doing more?
The Back Defender gets the right muscles firing. But even these gains can quietly disappear if your daily habits keep loading your spine the wrong way.
The 23-Hour Problem
What you do for 30 to 60 minutes a day matters. But what your spine experiences the other 23 hours matters even more.
Daily posture, movement habits, and small positioning choices quietly determine whether pain settles down or gets re-triggered. The problem isn't that you're lazy or inconsistent. It's that you don't know what's actually undoing your progress once you leave the workout.
Each one feels harmless on its own. But repeated throughout the day, they reinforce the same imbalance that triggered the flare-up in the first place.
🔧 Spine Hygiene: Fix the 23 Hours
Every time you bend forward to grab something from the floor, you're loading your spine. The Golfer's Pickup keeps your back straight by hinging at the hips and kicking one leg back as a counterbalance. Use this for anything below waist height.
Your discs rehydrate and your nervous system resets during sleep, but only if you're sleeping correctly.
If your mattress is soft and your hips sink, consider sleeping on a firmer surface. Some people sleep on the floor during acute phases. Protect the spine at all costs.
🎥 Implementing Personalized Strategies
This helps you see exactly where you are picking the scab in your daily life. Be honest. The more you identify, the clearer the picture gets.
⚡ Your Action Items
1 Complete the lifestyle audit above. Identify your biggest daily triggers.
2 Change one habit today. Example: hip-hinge instead of rounding when you pick something up. Start with the one that happens most often.
Now you know what's triggering your pain. But if you've been stretching to fix it, that might be making things worse too.
Stop Chasing Relief
By far the biggest mistake people make after a flare-up is thinking they can prevent the next one with stretching or mobility.
When your back flares up, muscles tighten for a reason. They're protecting weak, overworked, or unstable areas. Stretching those muscles may feel incredible in the moment. But if the underlying weakness is still there, your nervous system tightens everything right back up. That's why relief fades. And why the same flare-up keeps returning.
Quick fixes are like making the minimum payment on a credit card. The balance goes down a little. You feel some relief. But the debt never actually disappears.
Stretching, massages, adjustments, and painkillers work the same way. They lower the pain temporarily, but they don't reduce what's causing it. So the balance stays. And every time the pain comes back, you're paying interest again.
Real recovery doesn't come from managing symptoms. It comes from fixing the movement restrictions and instability that keep your body tense in the first place.
⚡ Your Action Items
1 Follow the Myofascial Release (MFR) Protocol. Use a foam roller or massage ball to gently release the tight areas. Go slow. Breathe deep. No pain.

2 Ask yourself: Am I chasing relief instead of progress? What would change if I committed to fixing the root cause, not the symptom?
This releases tension without backfiring. But if your nervous system is still stuck in protection mode, your body keeps bracing no matter what you do.
The Mind-Body Connection
By far the most damaging mistake in recovery: treating pain like a purely physical problem.
When the nervous system stays stuck in a protective, high-alert state, the body keeps reacting as if danger is still present, even when tissues have healed and scans look normal. Think of it like a traffic jam that stays backed up long after the accident is cleared. The signal stays on even when the injury itself has healed.
Stress, poor sleep, and fear quietly keep the nervous system stuck in protection mode. When stress is constant, sleep suffers. When sleep suffers, pain sensitivity rises. When fear around movement builds, the brain tightens things even more.
⚡ Your Action Items
1 Do the 90/90 breathing reset above. Lie on your back, legs at 90 degrees on a wall or chair. Exhale slowly for 6 to 8 seconds. 5 breaths, 2 times today.
2 Visualization practice (2 minutes). Close your eyes and imagine doing one movement that normally causes pain, like getting out of bed or bending forward, but doing it smoothly and without pain. Your brain learns from imagery just like real movement.
3 Reframe one thought. Catch a negative loop like "I'm broken" or "this always flares up." Replace it with: "I'm rebuilding. My body is learning to move safely again."
When your brain feels safe, your body follows. Now let's see where you actually stand in your recovery.
Your Starting Point
Back and sciatica flare-ups aren't random. They're usually coming from how your body is moving, or not moving, day to day.
This quick self-assessment helps you see how your body actually moves right now, identify areas of weakness, stiffness, or imbalance, and spot the movement patterns that still need work. It's not a diagnosis and it's not a workout. It's clarity.
⚡ Your Action Item
1 Take the Mini Movement Assessment. Follow along with the videos. Note which movements feel restricted, painful, or weak.
▶️ Start the AssessmentOpens on YouTube
2 Reflect on your journey. What's changed since you started? What habits or mindset shifts made the biggest difference? Where do you still need clarity?
3 Watch for momentum killers. Stress, skipped movement, and inconsistent sleep are the three traps that pull most people backward. Keep awareness high and course-correct early.
Now you know where you stand.
You've learned how to move after a flare-up. You know what daily habits are picking the scab. You understand why quick fixes keep you stuck. You've calmed the nervous system. And you've tested your movement.
If you want a 30-day plan built around your results, that's what the discovery call is for. We review your assessment, identify your top 3 priorities, and outline the exact next steps tailored to your body and your life.
